Stretch Strong: The Smarter Way to Combine Stretching and Strength Training

Why "Interspersed Stretching" May Be the Missing Link in Your Workout
TL;DR
Most people stretch at the wrong time.
Long-duration static stretching immediately before strength training can temporarily reduce force production, power, and muscular performance. Contrary to popular belief, stretching before lifting weights has not been shown to meaningfully reduce injury risk, nor is it the most effective way to warm up for intense exercise.
A better approach—pioneered by my friend Dr. Wayne Westcott —is called Interspersed Stretching . Rather than stretching before your workout, you perform a brief stretch for the muscle you just trained during the recovery period before moving on to the next exercise.

Stop Stretching Before You Lift
Walk into almost any commercial gym and you'll see the same ritual.
Someone spends ten or fifteen minutes sitting on the floor stretching hamstrings, pulling on their shoulders, twisting their back, and reaching for their toes before they ever touch a weight.
It feels productive.
It feels athletic.
But science tells a different story.
Over the past two decades, researchers have consistently shown that prolonged static stretching immediately before activities requiring maximal strength or power can temporarily reduce muscular performance.
If your goal is to become stronger, why begin your workout by temporarily decreasing your ability to produce force?
That simply doesn't make sense.
Stretching Isn't the Same as Warming Up
This is probably the biggest misconception in fitness.
Stretching and warming up are two completely different things.
A proper warm-up prepares your nervous system, cardiovascular system, and muscles for the task ahead.
Effective warm-ups generally include:
- Light aerobic movement
- Gradually increasing movement intensity
- Practice repetitions with lighter resistance
- Progressively approaching working weight
Stretching, on the other hand, primarily increases joint range of motion and temporarily decreases muscle stiffness.
Those are not the same physiological goals.
When you're preparing for a heavy leg press, chest press, or deadlift, your nervous system needs to become more efficient—not less.
Does Stretching Prevent Injuries?
This answer surprises many people.
Not really.
Large systematic reviews have repeatedly found that stretching alone does little to reduce overall injury rates.
Injuries are far more strongly associated with:
- Training errors
- Excessive volume
- Poor recovery
- Previous injuries
- Fatigue
- Inadequate strength
Building stronger muscles, tendons, ligaments, and connective tissue appears to be far more protective than simply becoming more flexible.
This doesn't mean stretching has no value.
It simply means we should use stretching for what it actually does well:
- Improve flexibility
- Maintain joint range of motion
- Reduce feelings of stiffness
- Enhance movement quality
Those are worthwhile goals.
Just don't expect stretching by itself to make you injury-proof.
Dr. Wayne Westcott's Brilliant Idea
Many years ago, my friend Dr. Wayne Westcott proposed a wonderfully simple solution called Interspersed Stretching .
The concept couldn't be easier.
After completing an exercise, instead of simply sitting for a minute between stations, you stretch the muscle group you just trained.
For example:
Chest Press
Perform your working set.
Walk over and perform a gentle chest stretch for approximately 20–30 seconds.
Move to your next exercise.
Leg Press
Complete your set.
Perform a standing quadriceps stretch.
Proceed to the next exercise.
Lat Pulldown
Finish your set.
Stretch the lats and upper back.
Continue with the workout.
Instead of adding ten or fifteen extra minutes before or after training, you're making productive use of time that would otherwise be spent resting.
It's incredibly efficient.
Why Interspersed Stretching Works
Strength training temporarily increases muscle temperature and blood flow.
Your muscles are literally warmer.
Warm tissues generally tolerate stretching better than cold tissues.
Rather than stretching a cold muscle before training, you're stretching a warm muscle immediately after it has been exercised.
This timing appears to be a far more logical approach.
Even better, because you're stretching during normal recovery periods, you're not extending the overall workout.
You're simply making better use of your time.
What About Flexibility Gains?
One concern people often have is:
"If I don't stretch before lifting, will I become less flexible?"
Actually, no.
In many cases, properly performed resistance training itself can improve flexibility when exercises are performed through a full pain-free range of motion.
Several studies have shown that strength training alone produces flexibility improvements comparable to traditional stretching programs.
Interspersed stretching simply adds another opportunity to preserve or improve mobility without compromising strength performance.
My Recommendation
Here's what I recommend for most of our clients at TNT Strength Oakland .
Before your workout
- Five minutes of light movement if needed
- One or two progressively heavier warm-up sets (Optional)
- Begin your working sets
Avoid prolonged static stretching immediately beforehand.
During the workout
After training each muscle group:
Stretch that muscle for approximately 20–30 seconds.
Keep the stretch gentle.
You should feel mild tension—not pain.
Then continue to the next exercise.
After the workout
If you enjoy stretching, this is another excellent opportunity.
Your muscles are warm.
Performance is no longer a concern.
Take your time.
Less Time. Better Results.

It's simply about doing things in the right order.
